Your BMR isn’t a fixed number handed down by fate — but it also doesn’t move because of a supplement or a "metabolism-boosting" tea. It moves because of specific, measurable changes to your body. Here’s what actually shifts it, and by how much.

What Your BMR Formula Is Actually Telling You

Look at the Mifflin-St Jeor equation and you’ll see only four inputs: weight, height, age and sex. Of those four, only weight — specifically, how much of that weight is muscle versus fat — is something you can meaningfully change. Height is fixed, age only moves one direction, and sex doesn’t change. So "increasing your BMR" really means one thing: changing your body composition to carry more metabolically active tissue.

The honest framing: you’re not going to add hundreds of calories to your BMR through lifestyle tweaks alone. Realistic gains from body composition change are in the range of 50–150 calories/day over months, not days. Bigger, faster claims are almost always overstated.

What Actually Raises BMR

1 Build muscle through resistance training

Muscle tissue burns more calories at rest than fat tissue. Adding 2–4 kg of lean muscle over several months of consistent strength training can raise your BMR by roughly 20–50 calories/day — modest per kg, but it compounds and it’s permanent as long as you maintain the muscle.

2 Eat enough protein to support that muscle

Muscle you build only sticks around if you feed it. Aim for 1.6–2.2 g of protein per kg of bodyweight if you’re training, which also carries its own small metabolic cost through digestion (see our protein and metabolism guide).

3 Avoid repeated aggressive crash dieting

Severe, prolonged calorie restriction tends to reduce lean mass along with fat, which lowers BMR further than expected from weight loss alone. Moderate deficits (see our calories for weight loss guide) protect muscle and, by extension, your BMR.

4 Prioritise sleep

Poor sleep is linked to shifts in hunger and metabolic hormones that can modestly suppress resting energy expenditure over time. It won’t transform your BMR overnight, but chronic sleep debt works against every other effort on this list.
